Plan a heat and cold circuit

Recovery studios sell you the room and leave you to work out what to do in it, which is how people end up doing one enormous round and feeling terrible. This builds a circuit around the time you have and the tolerance you have actually built, and it deliberately errs short.

Hot dry air, shorter rounds. Sit on a lower bench first: the temperature difference between the top and bottom bench is bigger than most people expect.


Heat tolerance is built over weeks, not decided in the changing room. The plan below is deliberately shorter than what you could probably survive.

The rules that matter

  • Get out early rather than late. Dizziness, nausea, a headache or tingling hands means the round is over, not that you should push.
  • Drink water between rounds. You lose a surprising amount of fluid and you will not notice until afterwards.
  • Finish the plunge on your own terms. Never get into cold water alone, and never with your head under.
  • No alcohol before or during, and do not use heat to sober up. That combination is behind most sauna emergencies.
  • Stand up slowly. Blood pressure drops after heat and the faint happens on the way out, not on the bench.

Talk to a clinician first if

You are pregnant, have a heart or circulatory condition, take blood pressure medication, have had a recent cardiac event, are prone to fainting, have uncontrolled epilepsy, or are managing a condition that affects how you sense temperature. Heat and cold both put real load on the cardiovascular system. That is largely the point of them, and it is also why the caution is not boilerplate.

Where the round lengths come from

They are the conservative end of ordinary sauna practice, scaled down for anyone who has not built tolerance yet. Infrared runs longer because the air is cooler; steam runs shorter than its temperature suggests because saturated air stops you cooling by sweating at all. None of this is a dose from a study, and anybody presenting sauna protocols as precise medicine is overselling the evidence.

What the research actually supports

Regular sauna bathing has a reasonable observational literature behind it, mostly Finnish cohort work, associating frequent use with better cardiovascular outcomes. Cold immersion has decent evidence for perceived recovery and soreness, and more contested evidence about blunting training adaptation if used straight after strength work. Neither is a treatment for anything, and both are ordinary enjoyable things that need no further justification.
